How Much Protein Do You Need to Build Muscle? And Does Timing Matter?

The short answer How much protein you need to build muscle, a simple body weight chart, how much per meal, whether workout timing matters, and where PeptiStrong fits.

Protein is the raw material for muscle, and it is the nutrition question I get asked most. How much do you actually need, how should you spread it out, and does it matter whether you have it before or after a workout? Here is what the research says, with a simple chart you can use today.

How much protein per day

A 2018 meta-analysis pooled 49 studies with 1,863 participants doing resistance training. Adding protein increased gains in strength and lean mass, and the benefit leveled off at about 1.6 g of protein per kilogram of body weight per day. Going higher did not add more muscle on average. The effect was smaller in older adults and larger in people who were already trained.

The International Society of Sports Nutrition recommends 1.4 to 2.0 g per kilogram a day for most active people, and notes that higher intakes may help trained lifters hold on to muscle while dieting.

A simple protein chart

Body weight Daily protein at 1.6 g/kg
132 lb (60 kg) About 96 g
154 lb (70 kg) About 112 g
176 lb (80 kg) About 128 g
198 lb (90 kg) About 144 g
220 lb (100 kg) About 160 g

If you carry a lot of extra body fat, base the target on your goal weight rather than your current weight.

How much protein per meal

The ISSN suggests about 0.25 g per kilogram of body weight per meal, or roughly 20 to 40 g, spread every three to four hours. Each serving should provide 700 to 3,000 mg of leucine, the amino acid that helps switch on muscle building. Three or four protein-rich meals a day is a practical way to hit your target.

Protein before or after a workout?

It matters less than most people think. A 2013 meta-analysis of more than 20 studies found that once total daily protein was accounted for, the timing of protein around workouts had no meaningful effect on muscle growth. Total protein intake was the strongest predictor. The ISSN notes that the muscle-building effect of a workout lasts at least 24 hours, so a protein-rich meal within a few hours, before or after, is enough. A slow-digesting protein like casein before bed can also support muscle building overnight.

Special cases

  • Older adults: the PROT-AGE expert group recommends at least 1.0 to 1.2 g per kilogram a day for adults over 65, and more for those who exercise.
  • Dieting: higher protein helps protect muscle in a calorie deficit.
  • Plant-based eaters: slightly larger servings help make up for lower leucine. See plant-based protein for building muscle.

Where PeptiStrong fits

PeptiStrong is a network of peptides made from fava bean protein, taken at 2.4 g a day. That is far too little to count toward your protein target, so it does not replace protein. It is designed to work alongside training: in a 2025 double-blind trial, 72 men and women aged 19 to 40 took 2.4 g a day for 56 days alongside resistance training and gained more leg strength than those on a placebo, with about 21.6 percent more improvement in muscular endurance. Think of protein as the building material and training as the signal; PeptiStrong is designed to support that process.

Who should check with a physician first

If you have kidney disease, talk to your physician before raising your protein intake. Talk to your physician before using PeptiStrong if you have G6PD deficiency or a history of favism, a legume allergy, or if you are pregnant, breastfeeding, under 18 or take prescription medication.

How Vita Bloom fits

Our PeptiStrong Muscle Peptides deliver 2.4 g of PeptiStrong® in four capsules a day, the amount used in the published trials, as the only active ingredient. Take them daily with water at any time, alongside resistance training and a protein-rich diet, and give it at least eight weeks.

Frequently asked questions

How much protein do I need to build muscle?

Most active adults do well with 1.4 to 2.0 g per kilogram of body weight a day. Research suggests the benefit levels off around 1.6 g per kilogram.

Is it better to have protein before or after a workout?

Either works. Total daily protein matters far more than timing around your workout.

How much protein can your body use in one meal?

Around 20 to 40 g per meal, or about 0.25 g per kilogram, spread every three to four hours is a well-supported approach.

Can you eat too much protein?

For healthy people, higher intakes are generally well tolerated, but extra protein beyond about 1.6 g per kilogram adds little muscle. People with kidney disease should follow their physician's advice.
