How to Speed Up Muscle Recovery: What the Research Supports
In this article
Training breaks muscle down; recovery is when it adapts. If you recover well, you come back stronger for the next session. If you do not, progress stalls and every workout feels harder than it should. The good news is that most of what speeds recovery is simple. Here is what the research supports, in order of importance.
What "recovery" actually means
Recovery is not just the absence of soreness. It is your muscles getting back to full strength and performance after a hard session. Soreness and strength do not always move together: you can feel fine and still be weaker than usual, or feel sore and lift well. That is why researchers measure recovery as strength regained over the following days.
The recovery levers that matter most
| Lever | What the research shows |
|---|---|
| Sleep | In a 2021 study of 13 young adults, one night without sleep cut muscle protein synthesis by 18 percent, raised cortisol by 21 percent and lowered testosterone by 24 percent. |
| Protein | The International Society of Sports Nutrition suggests 1.4 to 2.0 g per kilogram a day, in servings of about 20 to 40 g every three to four hours. Exercise keeps muscle primed for protein for at least 24 hours. |
| Training load | The American College of Sports Medicine suggests two to three sessions a week for beginners, with small load increases of 2 to 10 percent when you outgrow a weight. |
| Massage and active recovery | A 2018 meta-analysis of 99 studies found massage was the most effective technique for reducing soreness and perceived fatigue. Active recovery, compression and cold water also helped. |
| Stretching | Good for mobility, but a Cochrane review found it does not meaningfully reduce soreness. |
A simple recovery routine
- Protect seven or more hours of sleep, especially after hard sessions.
- Eat a protein-rich meal within a few hours of training, and spread protein through the day.
- Leave a day or two before training the same muscles hard again.
- Move on rest days. An easy walk or light cycling beats lying still.
- Progress gradually. Big jumps in volume or load are the most common reason recovery falls behind.
Where PeptiStrong fits
PeptiStrong is a network of peptides made from fava bean protein, and recovery is where it was first studied in people. In a 2023 double-blind trial, 30 healthy men aged 30 to 45 took 2.4 g of PeptiStrong or a placebo daily for 14 days, then did a hard leg workout designed to cause muscle soreness. Over the next 72 hours, the PeptiStrong group recovered strength better than the placebo group, measured across the whole period rather than at each single time point, and reported less muscle fatigue.
It works best on top of the basics above, not instead of them. Our guide to PeptiStrong dosage and safety covers how to take it, and our post on muscle soreness after a workout covers DOMS in detail.
Signs you are not recovering
- Your lifts stall or go backward for two weeks or more.
- You feel drained before workouts, not just after.
- Your sleep gets worse even when you are tired.
- Soreness lingers well beyond a few days, or turns into sharp or joint pain.
Who should check with a physician first
See a physician for pain that is sharp, swollen or one-sided, and seek urgent care for severe muscle pain with dark urine after exercise. Talk to your physician before using PeptiStrong if you have G6PD deficiency or a history of favism, a legume allergy, or if you are pregnant, breastfeeding, under 18 or take prescription medication.
How Vita Bloom fits
Our PeptiStrong Muscle Peptides deliver 2.4 g of PeptiStrong® in four capsules a day, the amount used in the recovery trial, as the only active ingredient. Take them daily with water at any time, and give it at least eight weeks alongside your training.
Frequently asked questions
How long does muscle recovery take?
After a hard session, strength and soreness commonly take a few days to return to normal. That is why the PeptiStrong recovery trial measured strength at 48 and 72 hours.
What is the fastest way to recover from a workout?
Sleep, protein and sensible training load do the heavy lifting. Massage and light activity can help with soreness and fatigue.
Does PeptiStrong help with recovery?
In a 2023 trial, 2.4 g a day supported better strength recovery over 72 hours after a hard workout, along with less fatigue, compared with placebo.
Should I train when I am still sore?
Light training is usually fine and can help. Avoid hard sessions on muscles that are still very sore or weaker than usual.
